If you want to start intermittent fasting find the meal that is least important to you. Ease your way into the fast by pushing back that meal an hour every few days. It takes time to get used to changing your meal timing but like everything you will eventually realize that skipping a meal is not a big deal. Learn to ride out the hunger waves and make sure you stay busy during that time period. Perhaps get a workout in or go for a walk. The key is to avoid the kitchen and distract yourself from eating. If you need to drink some black coffee to get through the fast, go ahead, but I wouldn't recommend adding any sugar to your cup of Joe. If you're in need of some guidance check out my 21 day fasting challenge or the Simple Intermittent Fasting Journal. Either way be sure to ease your way into fasting and it takes time to get fat-adapted so be patient, especially if you are used to eating all day and eating refined carbs. Be sure to have meals that are based around protein and healthy fats as these macronutrients are very satiating and will make fasting inbetween meals a lot easier. Don't fast if you are underweight, pregnant, breastfeeding and/or need medical supervision. Be sure to get permission from your healthcare professional before you start fasting. One all-out sprint session every 7 to 10 days is sufficient to trigger a cascade of positive neuroendocrine, hormonal, and gene expression events that promote muscle development, fat loss, increased energy and alertness, and delayed aging. (Primal Health Institute) A sprint workout comprises 4 to 6 sprints, each lasting between 8 and 30 seconds. Duration, recovery intervals, and number of repetitions vary according to the activity you choose, as well as your ability and experience levels. Since the focus for sprinting is on developing explosive power and maximum physical energy output, the duration of the recovery interval (how long you wait to start your next effort) should be sufficient enough for respiration to return to near normal and for you to feel mentally refreshed enough to tackle another effort. Running uphill sprints significantly lessens impact trauma compared to running flat sprints, while sprinting on a stationary bike, elliptical machine, rowing machine, or in a swimming pool are zero-impact options appropriate for enthusiasts of all fitness levels. These low-impact options result in less musculoskeletal trauma than running on flat ground. Research confirms that the health and fitness benefits of sprinting in many ways surpass the benefits of cardiovascular workouts that last several times as long. Being flexible with your workout planning is critical. If you notice on your first couple of sprint efforts that your body doesn't respond in the expected manner due to fatigue, you should end the session and attempt another sprint session when energy and motivation levels are optimal. Alcohol inhibits lipolysis (fat burning) and glycolysis (glucose burning) because it is the first to burn. "First to burn," meaning you will process ingested alcohol calories first, delaying the burning of other fuels until the alcohol has been metabolized. As far as appetite - We all know that alcohol gives you the munchies, triggering an area of the brain that controls hunger. And when you do eat, those calories are more likely to be stored as fat. When alcohol is consumed in conjunction with carbohydrates, such as in most mixed drinks (daiquiris, margaritas, etc.), carbohydrate metabolism is put on hold while the alcohol calories are burned. Alcohol can also detract from fat loss goals by contributing empty calories (that you will burn before tapping into stored body fat), interfering with other ingested calories (promoting the conversion of ingested carbs into fat), and like mentioned earlier increasing appetite. If alcohol is to be consumed, it is best consumed alone to mitigate fat storage concerns, and, of course, in a moderate manner. Alcohol can also compromise athlete performance and recovery in varied ways. It can mess with your deep sleep cycles, and the critical hormonal processes (such as the release of Human Growth Hormone during deep sleep) that repair and rejuvenate your body for the next day. As long as you aren’t looking to lose weight, a modest drink here or there shouldn’t make much of a difference. If you’re looking to lose weight, however, I would suggest avoiding alcohol altogether. If you are going to have a drink - don’t make a mixed drink and reach for a high quality Tequila or a rich, high quality organic red wine. In today's episode, I discuss the importance of recovery when it comes to programming your workouts for the week! Recovery is just as important as the actual workout! An effective recovery program involves the 3 'R's' – rest, repair and rebuild. Rest is the time after a workout where physical and mental fatigue have been recognized and adequate time must be taken to recover. Repair is where active mechanisms that improve mobility, reduce inflammation and help in the healing process are utilized such as dynamic stretching and foam rolling. Rebuild focuses on balanced nutrition with emphasis on getting enough high quality protein, fat, and carbohydrates as well as adequate hydration. Adhering to these 3 R’s ensures proper workout recovery that can result in improved performance, better sleep quality, and reduced risk of injury. Have any questions? Insulin is considered the "master hormone" for it's role in facilitating the transport of nutrients and hormones to target organs and storage depots in the body. A healthy level of insulin production allows liver, muscle, and fat cells to repair, regenerate and store energy for future use. Insulin has many beneficial effects on muscle growth and regeneration, and on the delivery of hormones to target organs in the bloodstream. Thanks to my friends at Primal Blueprint for that definition. 6 Ways to Protect Yourself against Insulin Resistance - Exercise - Working out/resistance training is one of the biggest determining factors to how insulin sensitive you are. - Avoid High Carb/High Fat Foods (most fast foods) - It will not only increase insulin much higher but also promote more inflammation, oxidative stress and metabolic disorders. - Intermittent Fasting - Going periods without foods is important to lower insulin, heal the digestive tract and lower abdominal/visceral fat (fat you carry around belly and organs). - Get Enough Sleep - Sleep deprivation has been shown to trigger insulin resistance. Make it a priority and be sure to follow a sound pre-sleep routine. - Lower Your Stress - Chronic stress and cortisol are known to raise blood sugar, blood pressure and insulin - which over time lead to insulin resistance. Today's episode features a recent study comparing 3 days of lower-protein, higher-carb dieting vs. higher-protein, lower-carb dieting effects on sleep quality, sleep efficiency and time to fall asleep with the same total calorie intake. They found that there were differences in sleep efficiency, sleep latency, and REM and N1 sleep stages as well as marked differences in REM sleep latency and cortical arousals were detected. The higher-carb, lower-protein condition resulted in higher sleep quality, efficiency and a shorter time to fall asleep. It also reduced energy intake the next day, primarily due to reduced snacking. Interesting finding from this short term study and it might be something you could experiment with to see how it affects your sleep quality! I would just have that last meal of the day be about 3-4 hours before bed to allow for adequate digestion and see which macronutrient ratio best fits your needs! Technically anything with calories will break a fast so black coffee doesn't break a fast. Keep in mind, caffeine tends to trigger the release of stress hormones like cortisol so I wouldn't have it first thing in the morning. Instead, I would wait a couple hours to let the body wake up naturally. Using coffee strategically before your workouts is a great way to get an extra boost without spending tons of money on a preworkout drink. I talked about this in my interview with Menno Henselmans (episode 169). Also, keep an eye on the source of your coffee because most mainstream coffee has mold, and pesticides which can cause many adverse health issues. (autoimmunity, cancer, mood disorders, GI problems...etc). If you are adding milk, sugar and cream to your coffee this technically will break your fast and could cause quite the spike in blood sugar. If your goal is weight loss, then learning to enjoy your coffee or espresso black might be a better choice. You are better off breaking your fast with a protein-focused breakfast earlier in the day to maximise satiety and stabilize your blood sugar for the rest of the day. This week I discuss the benefits of a recent study comparing early time restricted eating vs later in the day eating. There have been a few recent studies looking at eating earlier in the day and how it can be effective for weight loss, fat loss, blood pressure and even mood regulation. The author of this study wrote. “We tested a version of TRE called early TRE (eTRE), which involves stopping eating in the afternoon and fasting for the rest of the day. Because key circadian rhythms in metabolism — such as insulin sensitivity and the thermic effect of food—peak in the morning, eTRE may confer additional benefits relative to other forms of TRE.” *The study participants who followed early time-restricted eating lost an additional 2.3kg compared with other participants. They also experienced a reduction in diastolic blood pressure.Time-restricted eating was also found to be more effective at improving mood disturbances among study participants. So I recommend trying eTRE for individuals who perhaps have plateaued in their weight loss efforts or are just looking to mix it up and do some self-experimentation. In this study the window of eating was between 7am and 3pm which might or might not work well for your schedule. You could try it a few days a week and do a normal schedule of eating the other days. This week I discuss the importance of limiting your consumption of cheap vegetable oils! There is definitely a trend between obesity and the rising consumption of industrial seed oils like corn, safflower, soybean, canola, and grapeseed oil. The restaurants and big food companies are focused on profit margin, not your health, so it's important to read labels and ask your favorite restaurant exactly what they are cooking your food in! We have to take a closer look and realize that it's not necessarily the carbohydrate you're consuming that is the cause of weight gain, it can very well be the oil that food is being cooked in or prepared with. Potato chips and french fries are primarily cooked in high-linoleic oils such as corn, soybean, sunflower, and/or canola. These would be two items to avoid like the plague, right off the bat! Bottom Line: Vegetable oils have become a major category of food in our diet over the last hundred years, during which time obesity has gone from obscurity to commonplace, so in our fight against obesity, reducing vegetable oils and their primary fat, linoleic acid, in our diets seems like an intelligent place to start! Aging-related decline in handgrip strength has been associated with adverse functional and metabolic morbidity and mortality. Grip strength is a simple and inexpensive measure of overall muscle strength. A recent UK study on over 400K people tested association between grip strength, obesity and mortality. It was found that stronger grip was associated with 8% decrease in risk of mortality. - Strong hands require you to be lifting things and be active. - Another potential indicator of muscle quality is leg strength. 2011 study researchers found leg strength was one of the most important factors for determining physical function and mortality. What are best exercises for building grip and leg strength? Compound lifts such as squats, deadlifts, rows, and pullups. Resistance training increases bone mass and lowers risk of osteoporosis. It's never too late to start working out. It's been shown that elderly sedentary can gain more than 50% strength after only 6 weeks of resistance training. Age is not an excuse to not train or be unfit! Aerobic vs. Strength? Strength training exercises are the best for anti-aging. It not only maintains functionality of your body but also builds lean muscle tissue which will postpone age related diseases, protects against sarcopenia and increases bone mass. When you are stressed your body releases hormones such as cortisol that turn on functions that are essential for your immediate survival. Acute stress is helpful and healthy in the sense that it will help you win a race or beat a looming deadline for work. Chronic stress is not good and could cause insulin resistance, weight gain, increased inflammation, elevated cholesterol levels and hypertension. For some people, once they learn how to manage stress and reduce cortisol they will lose that last bit of belly fat. One of the best ways to know if you are chronically stressed is to measure your heart rate variability. You can buy a wearable like Whoop or Oura ring to monitor your HRV. HRV is the variability in the amount of time between each heartbeat and can be used to track your nervous system health and recovery status. A high HRV indicates low state of stress and vice versa. Tracking your HRV allows you to see if you are overstressing your body, producing excess cortisol or becoming resistant to weight loss. What can you do to manage stress? Pick one or more of these to implement into your weekly routine: Yoga, Meditation, Walk in Nature, Breathwork or CBD can be effective as well. This week I discussed a Feb 2023 study comparing a normal diet vs. a low carb diet on total serum testosterone and improving erectile function in hypogonadal men with metabolic syndrome. Testosterone deficiency, also called hypogonadism, is a prevalent condition, affecting around 5 million American men. Eighteen men were evaluated over 3 months. Mean age was 59.8 and 57 years in the control and low-carbohydrate groups, respectively. The participants all had metabolic syndrome and subnormal testosterone levels. The control group was instructed to continue eating normally but received guidance about healthy eating patterns. The low-carbohydrate group was instructed by a nutritionist, to reduce carbohydrate intake and increase protein and fat intake. Their diet could not contain more than 25–30% carbohydrates per day, aiming for 20–30 g carbohydrates per day. The two diets have the same amount of calories. The results: The study demonstrated that a low-carbohydrate diet could reduce weight, systolic blood pressure and abdominal circumference. Furthermore, a period of three months on this diet also raised serum levels of total and calculated free testosterone which could improve erectile function. However, larger studies should be done to demonstrate the potential effect of a low-carbohydrate diet on serum testosterone level and erectile function in hypogonadal men with metabolic syndrome. This week I discuss a recent paper titled:Omega-6 vegetable oils as a driver of coronary heart disease: the oxidized linoleic acid hypothesis. This paper goes through details regarding the evidence implicating omega-6-rich vegetable oils as a causative factor in atherosclerosis and coronary heart disease. The intake of omega-6 vegetable oils, particularly soybean oil, began to increase in the USA starting in the early 1900s at a time when the consumption of butter and lard was on the decline. This caused a more than two-fold increase in the intake of linoleic acid, the main omega-6 polyunsaturated fat found in vegetable oils. In summary, evidence shows that the omega-6 polyunsaturated fat linoleic acid promotes oxidative stress, oxidized LDL, chronic low-grade inflammation and atherosclerosis, and is likely a major dietary culprit for causing coronary heart disease especially when consumed in the form of industrial seed oils commonly referred to as ‘vegetable oils’. The best way to avoid consumption of these vegetable oils is to cook for yourself with ghee, butter, tallow, coconut oil and/or extra virgin olive oil. My interview with Marty Kendall inspired me to talk about this and I think it is something everybody should think about when deciding on which proteins to use in your meals. Quality meat and seafood contain more protein per calorie and per gram especially when you consider bioavailability than any other foods. One of the main issues with plant protein is to get enough protein (to promote satiety, build muscle or avoid sarcopenia) without supplementing with processed protein powders. If you are following an exclusively plant-based diet, it will be much harder to absorb the protein you require without consuming excess calories and/or a massive volume of food! While you can get enough protein from broccoli, you will need to eat nearly 13 pounds of it to get 2000 calories to fuel you for the day! If you can’t imagine yourself consuming that much broccoli, you could go for 1.3 pounds of cod with 630 calories and get the same amount of protein as the 13 lbs - 2000 calories worth of broccoli. Focusing on leaner and more bioavailable protein sources will give you a much better chance of building and maintaining plenty of lean muscle mass. While there can be some benefits in consuming nutrient-dense plant-based foods, relying on them as your primary source of protein may be problematic if you don’t want to have to consume too many calories or don’t have the appetite to eat so much. The amino acid profile also differs between plant and animal-based foods. Why is that important? Amino acids play a role in almost every system throughout your body, including: Assisting in the creation and growth of muscles, connective tissue, and skin. Assisting in maintaining muscle tone and tissue strength. Healing and repair. Lysine is an amino acid that is plentiful in fish (e.g. halibut, haddock, shrimp and prawns) and meat (e.g. beef, chicken and turkey). It is an essential building block for all the other proteins in your body and plays a significant role in calcium absorption. Lysine is critical for muscle growth and is used to form carnitine, which helps you use fats for energy. Inadequate lysine is associated with anemia, fatigue, poor concentration, loss of bone calcium, tiredness and infertility. Proteins from animal sources (i.e. eggs, raw milk, meat, fish and poultry) provide the highest quality rating of food sources. This is primarily due to the ‘completeness’ of proteins from these sources. Not all proteins are created equal so be thoughtful when making a decision which ones you decide to eat your meals with. Gut health has become a hot topic lately, with research indicating that the state of the bacteria in the intestinal tract influences many elements of health. Poor gut health is revealed by digestive conditions such as constipation, irritable bowel syndrome, diarrhea, and acid reflux. The gut is home to 100 trillion microorganisms in the form of bacteria and yeast, also called flora. The body depends on this flora to help regulate immune function, digestion, and intestinal mechanisms, and to help defend against infection and inflammation. The immune system in particular depends upon a healthy balance of bacteria in the gastrointestinal tract, a state characterized by a predominance of "friendly" bacteria over the "bad" bacteria that can cause illness. What could cause poor gut health? Poor dietary habits (processed foods), environmental stressors (i.e. pollution), and adverse lifestyle practices (too much stress, not enough sleep, etc.) can cause harmful bacteria to override the GI tract. Poor gut health could also cause issues outside of the intestinal tract such as allergies, asthma, acne, migraines, psoriasis, heart disease, diabetes, obesity, autoimmune disorders, and systemic inflammation. This goes to show you the importance of focusing on gut health! Gut bacteria account for approximately 80 percent of the immune system as well, plugging up holes in the gut lining so that pathogens can't enter and spread infection! Steps to take to improve Gut health: Reduce your intake of processed foods Foods such as deli meats, cakes, biscuits, and chips are more likely to contain preservatives, emulsifiers and artificial sweeteners that may contribute to inflammation in the digestive system and have been linked to certain types of cancers such as stomach and colon cancer.
Limit alcohol consumption Whilst small amounts of alcohol may have some health benefits, excessive consumption has been shown to harm gut health by causing inflammation in the lining of the digestive tract. Alcohol can also delay the digestion process and contribute to the growth of bad bacteria.
Slow down Digestion starts in the mouth! Taking the time to slow down and chew your food properly is a very simple yet important aspect of good digestion and can also help to ensure you are extracting as much of the nutrients as possible from the food you’re eating. Eating in a calm, stress-free state can also help to ensure you’re properly breaking down food, and reduce symptoms such as diarrhoea or constipation.
Add Probiotics Healthy intestinal flora is promoted by the consumption of probiotics, which are healthful living organisms present in certain foods that, when consumed, take up residence in your digestive tract. Fermented foods such as yogurt, kefir, sauerkraut, pickles, kimchi, and fermented soy products (miso, tempeh).
Add Resistant Starch to your diet Resistant starch boosts the integrity and function of your gut, flushes away harmful microbes, and even contributes to satiety. Recent research from the University of Toronto showed that supplementation with resistant starch decreased hunger and reduced subsequent food intake.Try taking concentrated sources of resistant starch such as potato starch, tapioca starch, or plantain flour, or emphasizing foods that are very high in resistant starch, such as green bananas, and or Cooked-and-Cooled Potatoes.
However, some people (especially those with compromised gut health) may want to proceed with caution, as it's possible to succumb to gastrointestinal distress (gas, bloating, constipation) from the sudden alternation in typical dietary habits. If you experience any digestive distress as you attempt to add potato starch or other resistant starches to your diet, reduce intake for a while. In this episode, I discuss a five year observational study assessing the relationship between biochemical markers of nutritional status, body composition and survival in hemodialysis patients. Fifty-three hemodialysis patients were included in the study. Serum albumin, prealbumin, and IL-6 levels were measured, as well as body weight, body mass index, fat content and muscle mass. The results of the study correspond that a higher amount of muscle mass was associated with a better survival rate. The likelihood of surviving more than five years increased in each higher muscle mass quartile and was the highest for patients with the greatest muscle mass. This study clearly showed that, Independent of fat mass, survival was higher in those with higher muscle mass. So the main conclusion is that our focus should be on prioritizing hypertrophy with resistance training to maintain or build muscle as we age. We get so caught up in losing fat mass but building muscle makes you more insulin sensitive and is also protective as we age! Have a great day! This list might not seem groundbreaking but when applied, these actions can put you on a path to living a substantially better quality of life. 1. Sleep More/Better - Create a sleep environment that is cooler (60-68 degrees), and darker (night shades and no blue light from your phone/computer). 2. Move More (Avoid being sedentary) - Walk, Lift, Sprint. Try not to stay sitting for more than 20 minutes. 3. Reduce Stress - Meditate, Yoga, Breathwork. My wife and I have been implementing nightly meditation before bed and it's a great way to reduce stress while helping get to sleep sooner. 4. Be Social - Talk instead of text and find ways to engage in your local community and/or your family. 5. This week I discuss a study which looks into how different doses of protein could affect your metabolic rate! This is referred to as TEF or the thermic effect of food which refers to the increase in metabolic rate as a direct result of digesting, absorbing, and assimilating the consumed nutrients. In simpler terms, it's the energy expenditure your body experiences while breaking down food. This process plays a crucial role in maintaining your body's metabolism and can impact weight management. In this study, overweight males and females were given 30g and 50g of whey protein and then had their metabolic rates measured over a period of time. The Conclusion: The thermic effect of eating 50g of whey protein was significantly higher (34%) as compared to 30g of whey protein. So protein oxidation may be an important driver of thermogenesis at doses higher than 30 g. These results have concrete implications when choosing a dose of protein to optimize its thermogenic effect! This week I discussed why you should try working out in a fasted state and the benefits around it. Fasted exercise mobilizes stored energy, such as glycogen and fatty acids, as well as ketones, for use during the workout. Demanding that the body use stored energy instead of ingested calories can promote insulin sensitivity and upregulate fat and ketone burning. Bear in mind that fasted exercise is one tool that someone might use to deplete muscle glycogen and enhance fat burning, but that doesn’t mean that all exercise sessions need be conducted in a fasted state in order to be effective. This week I discuss an interesting 8 week study comparing intermittent fasting (5:2) along with protein pacing (IF-P) vs. heart healthy caloric restriction (CR). Protein pacing involves eating an optimal amount of protein at regular intervals throughout the day. Caloric restriction of a heart-healthy diet consists of an increased intake of fruits, vegetables, whole grains, and liquid plant oils and minimal intakes of processed foods, added sugars, salt, and alcohol (65% carbohydrate intake, 20% fat, and 15% protein) [(15, 16)]. In comparison, the IF approach is a modified IF regimen, which allows consumption of 20% to 25% of energy needs on scheduled fasting days (1-2/wk), combined with a protein meal plan consisting of 35% to 45% carbohydrate, 20% to 30% fat, and 30% to 35% protein for 5 or 6 days weekly. Conclusion: IF-P resulted in greater (p < 0.05) reductions in weight (−9% vs. −5%), total (−16% vs. −9%) and visceral (−33% vs. −14%) fat mass, and desire to eat (−17% vs. 1%) and increased fat-free mass percent (6% vs. 3%) compared with CR. Adding cold exposure either through showers or plunging in a tub is a great way to become stronger both mentally and physically. This is something that I have added into my routine and it's a game changer! Don't do cold exposure if you are over stressed or sick. Do it when you are healthy and feeling good. Here are some reasons to add cold exposure into your life: - Promotes focus, vigilance, attention and mood - Decrease inflammation - Strengthen immunity - Activates brown adipose tissue which improves mitochondrial functioning, metabolism and thermoregulation - Increases mental toughness by getting out of your comfort zone Start small either through showers and/or plunging for 30 seconds once or twice a week and build from there. Also, focus on deep breathing for the first 30 seconds to a minute. I definitely recommend adding this to your routine along with fasting and exercise! - Perform at least 4 weekly sets per muscle group (chest, back, legs) - Use a 6–15 RM loading range (15–40 repetitions can be used if training is performed to failure) - Perform at least one lower body exercise, and one pulling-, and one pushing exercise for the upper body - Utilize time saving training strategies: Drop-sets, rest-pause training and supersets - General warm-up should not be prioritized when time is of an essence - Specific warm-up can be useful when training with heavy loads Use some of these time-saving techniques so you can be consistent when it comes to building and maintaining strength as you age! What I have learned from Fasting When I first started fasting I never thought I could learn so many things about such a simple thing. Most people think of fasting and they think of starvation which is completely false. Fasting is a voluntary abstinence of food done for many different reasons. For me, I like to find ways to challenge myself because I know I will become stronger in the long run. I am blessed in so many ways and can get a meal whenever I want. This is not true for everybody. 1. One of the big lessons I learned was that your body/brain does not have to feed itself all day to have energy. Marketers want you to believe that but the body is meant to have periods of nothing. Periods of nothing can allow your body to heal itself and learn to use it’s own stored resources such as fat for energy. 2. Hunger is all in the mind. Often when people think they’re hungry, they’re not experiencing true physiological (body) hunger, but rather psychological (head) hunger. The better you know the difference between the two, the better you understand your body’s signals because cravings come and go. 3. Fasting gives you flexibility - I look at it like this - Instead of relying on the clock for when to eat you rely on your own body clock or intuition. So your life doesn’t revolve around eating like most people, it gives you this freedom from food. Don’t get me wrong...I do enjoy eating but I have learned to appreciate my meals that much more because I don’t have one every 2 hours. 4. Put More time into meals - Let’s say you have one meal in a day...you make sure that you put good, high quality food during that time period because you don’t take it for granted. As opposed to snacking all day you end up mindless eating and eating more junk. 5. Another great benefit is it gives you time to do other more productive things...yes eating can be a nice social thing but a lot of times it takes time and get’s you tired especially if you are eating unhealthy items. Having more time in the morning to go for a walk, read or meditate is a lot more beneficial for your health than scarfing down breakfast. 6. Traveling is a lot easier whether by plane or car. Who likes to eat while traveling? Usually it’s fast food or airplane food! Not needing to eat while on a road trip will save you from junk and you don’t have to stop every hour for a snack. As you can see fasting benefits go way beyond just losing inches and it is a great tool to have in your toolbox of health! Sometimes life happens and we are unable to train for one, two or even three weeks. Other times, we become injured or sick so we take extended breaks from training. If this has happened to you, it’s inevitable that you start to wonder if and when you will lose your progress. In reality, that's a hard question to answer precisely, because many variables play a role in dictating how quickly we can get back to our previous levels. Age, training experience, injuries, time length spent de-training and also nutrition can definitely have a big impact in determining it… Also, in reality we don’t actually “lose” muscle because muscle fiber appears to have “epigenetic memory”...so even though we experience loss in muscle size after a period of not training we don’t actually lose the number of myonuclei. Myonuclei might remain for 15 years or more in human muscles.This phenomenon has been called “muscle memory”. Making it much easier for our muscles to return to their previous size. So gaining muscle initially can be kind of hard while regaining it for the second time is much easier. A good rule of thumb that we can use is the "Half-the-time" rule which can give us a close estimate as to the time-length it will take us to get to our previous strength & muscle levels... You take the time you spent NOT training and divide it by 2... that's a good estimation of how much time you'll need to get back to where you left. The evidence suggests that both trained athletes and beginners can maintain their strength, muscle, and endurance gains for at the very least 2-4 weeks without much training. During detraining, muscles carry less glycogen and water so they seem smaller. The good news is that it's relatively easy to maintain gains in short periods of time.
